Contest prep calculator

Find out how many weeks of dieting you need to reach your stage weight, and the latest sensible date to start your prep.

Units

First-timers usually need to be leaner than they think, so allow for more loss rather than less. The body fat calculator shows where you are starting from.

Weekly pace (% of body weight)

About 0.5 to 1% a week helps you keep your muscle. The contest prep guide plans at 0.5 to 0.7%, because the pace usually slows as you get leaner.

How the timeline is worked out

The calculator uses the same method as our contest prep guide:

  1. The loss needed. Your current weight minus your stage weight.
  2. A steady pace. Each week you lose the percentage you picked of what you weigh that week, so the kilos come off a little more slowly as you get lighter. The guide’s range is 0.5 to 1% of body weight a week, which protects muscle.
  3. Buffer weeks. Two to four weeks are added for stalls, illness and life. The latest sensible start is your show date, minus the weeks of dieting, minus two buffer weeks. Starting two weeks before that gives you the full four.

Choosing your stage weight

This is the hard part. Most first-time competitors underestimate how much they need to lose, so if you are unsure, plan for more weeks rather than fewer. The body fat calculator shows where you are starting from.

The calculator does not predict your body fat on stage, set your calories or plan your peak week. Real preps rarely lose weight at an even pace, especially near the end, which is why the buffer weeks matter. Treat the result as a planning estimate, not a promise.

A date is where a prep starts. Read how contest prep coaching works: your training and nutrition written for you, a weekly check-in with photos, and changes when the numbers say so. If you are planning a show, apply for coaching and mention your show date.

Common questions

How long is a contest prep?

Most natural competitors need 16 to 24 weeks, and many benefit from longer. It depends on how much you need to lose: leaner competitors need less time, and most people need more than they think.

How fast should I lose weight for a show?

About 0.5 to 1% of your body weight a week, slower as you get leaner. That is the pace a widely cited 2014 review by Helms, Aragon and Fitschen recommends for keeping as much muscle as possible.

Why add buffer weeks?

For stalls, illness and life. Being ready early is a luxury. Being behind means dieting harder at the very end, when muscle loss and fatigue are at their highest.

Does the calculator plan my peak week or predict my stage condition?

No. It only counts the weeks of dieting you need. It does not predict body fat or plan peak week: the work of the weeks before decides how you look on stage, not the last few days.
